Hypertrophy Volume: The 10-Set Benchmark

​According to hypertrophy expert Brad Schoenfeld, a minimum of 10 weekly sets per muscle group is the minimum effective dose to maximize muscle growth. For beginners, this volume is particularly effective for building a strong foundation.

You can approach this volume in two ways:

​1. Completing all 10 sets in a single session.

​2. Dividing the volume across two sessions (e.g., Bench Press on Monday; Incline Press and Flys on Wednesday). This is often preferred to keep the quality of each set high.

​Understanding Muscle Overlap

​Training is rarely "isolated." Compound movements like the Bench Press engage the chest, anterior deltoids, and triceps simultaneously. While some advanced trainees count secondary muscles (like triceps in a press) as "half-sets," you can keep it simple by counting them as full sets.

​Smaller muscle groups like the triceps, biceps, and calves often recover faster than larger groups (like the quads or lats). They can typically handle this higher cumulative volume. However, listen to your body—if you feel your performance dipping or your joints aching, consider dropping 1–2 sets to allow for better recovery.

Tracking and Adjusting

​To maximize growth and minimize injury, you must track your weekly volume. Use soreness as a compass, not a rule. * No soreness/stiffness: Try adding 1 set to that muscle group the following week.

​Mild soreness: You are likely in the zone for growth.

​Excessive pain/Decreased strength: You may be overreaching and should scale back.

Sample Upper Body Hypertrophy Split: Minimum Effective Volume

The Workout Breakdown

​Day 1: Upper Body A

  • ​Bench Press: 4 Sets

  • ​Seated Row: 3 Sets

  • ​Lat Prayer: 3 Sets

  • ​Biceps (Curls): 3 Sets

  • ​Triceps (Pushdowns): 3 Sets

  • ​Lateral Delts: 3 Sets

Day 2: Upper Body B

  • ​Incline Dumbbell Press: 3 Sets

  • ​Chest Fly: 3 Sets

  • ​Pullups: 4 Sets

  • ​Biceps: 3 Sets

  • ​Triceps: 3 Sets

  • ​Lateral Delts: 3 Sets

Note on Lateral Delts: To hit your goal of 10+ sets, you might want to add a third "accessory day" or simply add 2 more sets of lateral raises to each existing workout day.
